Few fitness debates generate more heat than cardio versus strength training for fat loss. Proponents of each side marshal research, anecdotes, and physiological arguments. The honest answer — supported by the preponderance of evidence — is that both contribute to fat loss through different mechanisms, that the combination of both is superior to either alone, and that the most important variable for any individual is which they will actually adhere to over time.

What aerobic training does
Aerobic exercise — running, cycling, swimming, rowing, brisk walking — burns calories primarily during the session through sustained cardiovascular demand. The energy expenditure is relatively predictable and scales with intensity, duration, and body weight. For a 75 kg adult, moderate-intensity running burns approximately 500 to 700 calories per hour; cycling at moderate pace approximately 400 to 600; brisk walking 250 to 350.
Aerobic training also improves cardiovascular fitness, insulin sensitivity, and mitochondrial density — all of which support metabolic health and make subsequent exercise more efficient. It has a high energy expenditure per unit of time in the early stages of a programme, which is why it tends to produce relatively rapid initial changes when dietary intake is also controlled.
What resistance training does
Resistance training — lifting weights, bodyweight exercises, resistance bands — burns fewer calories during the session itself than aerobic training of the same duration. A 45-minute moderate-intensity strength session might burn 200 to 350 calories for most adults. On a pure session-by-session comparison, cardio wins for immediate calorie burn.
However, resistance training has a metabolically important secondary effect: it builds and preserves muscle mass. Each kilogram of muscle tissue burns approximately 13 calories per day at rest — modest in isolation, but significant across an entire body over a year. More importantly, when you lose weight through a calorie deficit without resistance training, roughly 25 to 35 percent of the weight lost comes from lean mass rather than fat. Resistance training can reduce this proportion significantly, meaning a greater proportion of weight lost is actual fat tissue.
This distinction becomes critical over the long term. Two people who lose the same amount of weight — one through diet and cardio alone, one through diet plus resistance training — will likely have different body compositions, different resting metabolic rates, and different abilities to maintain that weight loss. The person who preserved more muscle has a metabolic advantage that compounds over months.
What the head-to-head research shows
The 2012 STRRIDE AT/RT study from Duke University remains one of the most rigorous head-to-head comparisons. Participants were randomised to aerobic training only, resistance training only, or combined training. The aerobic group lost significantly more fat mass than the resistance group over the study period. The resistance group gained lean mass. The combined group achieved the best body composition outcomes — losing fat while gaining or maintaining muscle.
This pattern has been replicated repeatedly. Aerobic training tends to produce more total calorie burn and more fat loss in the short term; resistance training produces better body composition and preserves more lean mass; combined training outperforms both on overall body composition outcomes. The clearest finding is that framing this as an either/or question is the wrong frame.
The muscle preservation argument
The most practical reason to include resistance training in a weight-loss programme is not to burn more calories during the session — it is to ensure that the weight you lose is predominantly fat rather than muscle. Muscle lost during a calorie deficit is difficult to regain and reduces your resting metabolic rate.
Practical implications
- If you can only do one type: Both are valid. Choose the one you will sustain. If fat loss speed matters most in the short term, aerobic training has the edge. If long-term body composition and metabolic rate matter, resistance training is the priority.
- If you want optimal results: Combine both. Three to four sessions of moderate aerobic training per week plus two sessions of resistance training covers both mechanisms without demanding excessive recovery.
- Do not sacrifice resistance training when dieting: The more aggressively you are restricting calories, the more important resistance training becomes for preserving lean mass.
- Aerobic intensity matters: Moderate-intensity sustained aerobic exercise is highly effective and recoverable. High-intensity work adds calorie burn but requires more recovery — account for this in your weekly volume.
