Understanding calorie density
Calorie density is measured in kilocalories per gram (kcal/g) or per 100 g. Water has a density of 0. Non-starchy vegetables are typically 0.1–0.4 kcal/g. Fruits are 0.3–0.8 kcal/g. Cooked grains and legumes are 0.8–1.5 kcal/g. Lean proteins are 1.0–2.5 kcal/g. Nuts, oils, and processed foods are 4–9 kcal/g.
The practical implication: a 500 g plate of salad vegetables with grilled chicken and a grain might total 400–500 kcal. The same weight of processed snack food would provide 2,000–2,500 kcal. Both feel like eating 500 g of food. One satisfies hunger for a fraction of the calorie cost.

How to build high-volume meals
- Start every meal with a vegetable base. A large salad or a serving of cooked vegetables before or as the basis of a meal pre-fills stomach volume with very low calories, naturally reducing intake of the denser components.
- Bulk up sauces and stews with vegetables. Finely diced zucchini, capsicum, spinach, and mushrooms can double the volume of a tomato sauce, a curry, or a stew while adding negligible calories and significant fibre.
- Swap some starchy components. Cauliflower rice is not a magic food, but replacing half the white rice in a dish with cauliflower significantly reduces the calorie density of the meal. Courgette noodles mixed with regular pasta achieves the same effect.
- Use fruit for volume in snacks. A large bowl of strawberries or a plate of watermelon is a genuinely large amount of food for 80–120 kcal — a far better snack volume than most packaged options at the same calorie level.
- Add water-rich ingredients. Soups and stews are among the most satiating food formats because the water content is inseparable from the food — it contributes to stomach volume rather than being drunk alongside. A broth-based soup before a meal reliably reduces total meal intake.
You still need protein and fat
High-volume eating is not about eating only vegetables. Protein and fat are essential and both contribute to satiety. The goal is to use high-volume, low-density foods to anchor your meals and fill stomach volume, then add protein and a modest amount of fat on top. A meal of only salad greens will leave you hungry quickly — a meal of salad greens with lean protein and a small amount of healthy fat is genuinely satisfying.
Practical swaps to reduce calorie density
- Replace half your rice or pasta with cooked cauliflower, zucchini noodles, or extra vegetables.

- Choose fruit as a snack instead of packaged foods at a similar calorie level.
- Use mushrooms as a partial substitute for meat in stir-fries and sauces.
