Of all the nutritional levers available during weight loss, protein has the most consistent and well-replicated research support. Yet most people eating a standard Western diet are not eating optimal amounts for weight loss, and the recommended amounts are higher than most people expect.
The government recommendation versus the research
Most national dietary guidelines recommend a minimum protein intake of around 0.8 g per kilogram of body weight per day (g/kg/day). This figure is designed to prevent deficiency in sedentary adults — it is a floor, not an optimum. For weight loss specifically, the research consistently points to higher intakes.
A 2012 meta-analysis by Leidy et al., reviewing trials in adults with overweight and obesity, found that higher protein intakes (averaging around 1.25 g/kg/day) produced significantly greater reductions in body fat and significantly better preservation of lean mass compared to standard protein intakes during an energy deficit. A 2020 systematic review by Stokes et al. concluded that intakes of 1.2–1.6 g/kg/day were superior to lower intakes for body composition outcomes during weight loss.
How the target shifts with your situation
Protein needs are not one-size-fits-all. Several factors push the optimal intake higher:
- Resistance training. People who lift weights need more protein to support muscle protein synthesis — typically 1.6–2.2 g/kg/day is the range most exercise scientists recommend for those in structured strength training.
- Larger calorie deficits. The more aggressive your calorie restriction, the more protein you need to protect muscle — the body becomes more prone to using muscle protein for energy when calories are severely limited.
- Older age. Muscle protein synthesis becomes less efficient with age (a phenomenon called anabolic resistance). Older adults generally need higher protein intakes to achieve the same muscle-preserving effect — most research suggests at least 1.2–1.6 g/kg/day, and some researchers recommend higher.
- Higher baseline body fat percentage. Some researchers suggest basing protein targets on lean body mass rather than total body weight for people with high body fat — applying 1.6–2.2 g/kg to lean mass rather than total mass produces a more appropriate target.

Calculate from a realistic body weight

This is not cosmetic; preserving muscle during weight loss makes maintaining the new weight substantially easier.
Practical ways to increase protein intake
- Include a protein source at every meal. Eggs, fish, poultry, lean meat, legumes, tofu, tempeh, Greek yoghurt, cottage cheese, and low-fat dairy are all reliable sources.
- Start meals with protein. Research suggests eating protein first at a meal reduces total meal energy intake and improves satiety.
- Use protein-rich snacks when needed. Greek yoghurt, hard-boiled eggs, edamame, and cottage cheese are convenient options that shift the macro balance without large calorie additions.
- Do not neglect plant sources. Legumes — lentils, chickpeas, black beans — provide substantial protein alongside fibre that directly supports satiety and gut health.
Is high protein intake safe?
For healthy adults without pre-existing kidney disease, the evidence does not support the popular concern that high protein intakes damage kidneys. A 2018 review in the Journal of Nutrition and Metabolism found no adverse effects of intakes up to 2.2 g/kg/day in healthy individuals. Those with kidney disease should discuss protein intake with their doctor, as guidelines differ.
