Macronutrients Explained — Protein, Carbohydrates, and Fat

What proteins, carbohydrates, and fats are, what each does in the body, how many calories each provides, and how to think about macros in the context of weight loss.

The word 'macronutrient' refers to the three classes of nutrients that provide energy: protein, carbohydrates, and fat. They are called macronutrients because the body needs them in large (macro) quantities, as opposed to micronutrients — vitamins and minerals — which are needed in trace amounts. Every whole food contains some combination of all three, and understanding what each does helps you make more informed choices rather than treating any as inherently good or bad.

Protein: the structural macronutrient

Protein is composed of amino acids — the raw materials the body uses to build and repair muscle tissue, produce enzymes and hormones, support immune function, and maintain virtually every structural component of cells. Of the twenty amino acids the body uses, nine are 'essential', meaning the body cannot synthesise them and they must come from food.

From a weight-management perspective, protein has several important properties. It is the most satiating macronutrient: research consistently shows that higher protein intake reduces appetite and spontaneous calorie intake. It also has the highest thermic effect — approximately 20–30% of the calories in protein are used in the process of digesting and metabolising it, compared to 5–10% for carbohydrates and 0–3% for fat. And adequate protein intake is critical for preserving lean muscle mass during weight loss, which matters because muscle is metabolically active tissue that helps maintain BMR.

Carbohydrates: the primary fuel source

Carbohydrates are the body's preferred and most efficiently used energy source. They are broken down into glucose, which fuels the brain (which runs almost exclusively on glucose), red blood cells, and muscle tissue during exercise. Carbohydrates come in several forms: simple sugars (glucose, fructose, sucrose), complex starches (bread, pasta, rice, legumes), and dietary fibre.

Dietary fibre — a form of carbohydrate the body cannot digest — deserves special mention. It slows gastric emptying (reducing appetite and blood sugar spikes), feeds beneficial gut bacteria, and is associated in observational research with lower rates of cardiovascular disease, type 2 diabetes, and colorectal cancer. Most people eat substantially less fibre than recommended (25–38 g/day in most guidelines).

The widespread demonisation of carbohydrates in popular nutrition is not fully supported by the evidence. High-quality carbohydrate sources — vegetables, legumes, wholegrains, fruit — are associated with better health outcomes. The problem, where it exists, tends to be with highly processed, low-fibre, high-sugar carbohydrate sources rather than with carbohydrates as a category.

Fat: the essential macro most people fear

Dietary fat is essential for absorbing fat-soluble vitamins (A, D, E, and K), producing steroid hormones including oestrogen and testosterone, maintaining cell membrane integrity, providing essential fatty acids (omega-3 and omega-6 cannot be made by the body), and protecting organs. Despite its energy density — 9 kcal per gram versus 4 kcal per gram for protein and carbohydrates — dietary fat is not the primary driver of body fat accumulation when total calorie intake is controlled.

Not all fats behave the same way. Unsaturated fats — found in olive oil, nuts, avocado, and oily fish — are associated with cardiovascular benefits. Saturated fats — prevalent in fatty meat, full-fat dairy, and highly processed foods — are associated with elevated LDL cholesterol in most studies, though the relationship is complex. Trans fats, found in partially hydrogenated oils, are the most clearly harmful and have been heavily restricted or banned in many countries.

Fat does not make you fat — excess calories do

Fat's high energy density means it is easy to overconsume in calorie terms, but dietary fat itself does not cause fat gain in a way that is uniquely different from carbohydrate or protein calories. Total energy balance remains the primary determinant of weight change.

Macro ratios — how much of each?

Most major nutrition guidelines recommend broadly similar macro distributions for general health. For weight loss, the evidence suggests the most important factor is total calorie intake, not the specific macro ratio — a finding that has been replicated in multiple head-to-head trials comparing low-fat versus low-carbohydrate diets. Both work when total calories are controlled and adherence is maintained.

For most people, a practical starting point is to ensure protein is adequate (typically 1.2–1.6 g per kg of body weight per day for those aiming to lose fat while preserving muscle), keep fat above the minimum needed for fat-soluble vitamin absorption (around 20% of total calories), and let carbohydrates fill the remaining calorie budget — predominantly from high-fibre sources.

What matters more than macro tracking

Meticulous macro tracking is useful for some people and unnecessary for others. The evidence on dietary adherence consistently shows that the best eating pattern is one you can maintain long-term. A diet you sustain at a macro ratio you find manageable will outperform a theoretically optimal diet you abandon after six weeks.

Tracking your weight trend over time — rather than your daily grams of macros — gives you a direct signal about whether your eating pattern is producing the results you want. If your trend is moving in the right direction, the specific ratio is working for you. If it is not, that is the signal to look at food quality, portion sizes, and total intake rather than micro-optimising ratios.
