Nutrition labels are the most direct window into the composition of packaged food. But they are also structured in ways that frequently lead to significant misreading — particularly around serving sizes and daily value percentages. Understanding how to interpret each section accurately takes five minutes to learn and has genuine practical value for anyone managing their eating.

Start with the serving size — always

Every figure on a nutrition label applies to one serving of the product, not the entire package. Serving sizes are set by manufacturers and are often smaller than what most people actually consume. A common example: a bag of crisps labelled 'per 30 g serving' when the entire bag contains 150 g — meaning the actual per-bag totals are five times every number on the label.

The first step whenever reading a label is to establish what one serving actually is in weight or volume, compare it to how much you will realistically eat, and scale all figures accordingly. This single habit prevents the most common label-reading error.

Check how many servings are in the package

Nutrition labels must state the number of servings per container. Multiply every figure by that number to know the totals for the whole package — particularly useful for foods you tend to eat all of in one sitting.

Calories: what the number means and its limits

The calorie figure on a label is calculated from the macronutrient content: 4 kcal per gram of protein, 4 kcal per gram of carbohydrate (minus fibre, which is partially or fully indigestible), and 9 kcal per gram of fat. This calculation is standardised across all products, which makes calories a consistent basis for comparison.

However, two caveats apply. First, food labelling laws in most countries permit an error margin of up to 20% on calorie and macro figures — meaning a product listed at 500 kcal could legally be anywhere from 400 to 600 kcal. Second, labelled calories are based on the Atwater system, which does not account for the thermic effect of specific foods, the digestibility of fibre from different sources, or individual variation in gut microbiota. These are real but modest effects — the label is still the best single estimate available.

Macronutrients on the label

  • Total fat: Listed in grams, with subtotals for saturated and trans fat. Trans fat should ideally be zero; the UK and many other markets now require its elimination.
  • Carbohydrates: Listed as total, with subtotals for sugars and (in some formats) dietary fibre. The fibre subtotal matters — high-fibre foods digest more slowly and have lower net glycaemic impact than their total carbohydrate count suggests.
  • Sugars: Shown as a subset of total carbohydrates. Some labels distinguish 'total sugars' (all sugars including naturally occurring) from 'added sugars' (added during manufacturing). The latter is more relevant for health assessment — naturally occurring sugars in plain yoghurt or fruit come packaged with fibre, protein, and other nutrients that moderate their effect.
  • Protein: Shown in grams. Worth comparing across similar products — significant variation exists between options in the same category.
  • Sodium: Shown in milligrams. Many processed foods are high in sodium, which is worth monitoring if blood pressure is a concern.

Daily value percentages — useful context, not universal targets

The percentage daily value (%DV) figures on labels show what share of a reference daily intake each nutrient in one serving provides. Reference daily intakes are set by regulatory bodies and apply to a hypothetical adult — they do not account for your specific size, age, activity level, or health status.

The %DV is useful for quick comparison — 20% or above is generally considered 'high' in a nutrient; 5% or below is 'low.' For nutrients you want more of (fibre, protein, vitamins, minerals), high is favourable. For nutrients you want less of (sodium, saturated fat, added sugar), high is a flag.

Reading the ingredients list

Ingredients are listed in descending order of weight. This means the first three to five ingredients make up the majority of the product. If sugar, refined flour, or a partially hydrogenated oil appears in the first few positions, the product is primarily composed of those ingredients — regardless of how it is marketed on the front of the package.

A long ingredients list is not inherently bad (spice blends and multi-ingredient products can be wholesome), but a list dominated by emulsifiers, artificial flavours, high-fructose corn syrup, and refined starches in the first few positions is informative. The shorter and more recognisable the ingredient list, the less processed the product typically is.

Front-of-pack claims are marketing, not nutrition

Terms like 'light,' 'natural,' 'multigrain,' and 'low-fat' on the front of packaging are regulated in different ways in different countries — and are often misleading. 'Low-fat' products, for instance, frequently compensate with added sugar. Always check the actual nutrition facts panel rather than relying on front-of-pack claims.
