There is a near-universal experience among people who lose weight: the last 5 to 10 kilograms are disproportionately difficult relative to earlier progress. Weeks pass with barely any movement on the scale. Approaches that worked earlier seem to have stopped working. The frustration can lead to abandoning an otherwise successful effort, just short of a goal. Understanding why this happens — and it is a biological phenomenon, not a discipline problem — makes it far more manageable.
The biology of the final stretch
When you lose weight, several things happen that reduce the effectiveness of the same caloric deficit over time:
- Your body is smaller, so it burns fewer calories. A lighter body requires less energy to move and maintain. The same daily activity that once burned 500 calories over maintenance now burns less, because there is less mass to move.
- Metabolic adaptation. Beyond the expected reduction from lower mass, the body downregulates energy expenditure in additional ways — reducing non-exercise activity thermogenesis (NEAT), slightly suppressing thyroid hormone levels, and increasing metabolic efficiency. This phenomenon, sometimes called 'adaptive thermogenesis,' means the deficit shrinks even without any change in eating or exercise.
- Hormonal changes. As fat mass decreases, leptin (a satiety hormone produced by fat cells) falls, increasing hunger signals. Simultaneously, ghrelin (a hunger hormone) tends to rise. The body is biologically resisting further fat loss because it perceives the decreasing fat stores as a threat.
- Proximity to a lower body fat percentage. At lower body fat percentages, the body becomes increasingly reluctant to mobilise remaining fat stores. This is partly an evolutionary protection against excessive leanness.
What this means practically
The same deficit that produced reliable loss earlier in the journey will now produce slower results — sometimes appearing to plateau entirely. This is not a sign the approach has stopped working. It is a sign that the body has adjusted. The options are:
- Slightly increase the deficit. This requires either eating modestly less or moving modestly more — or both. The problem is that the body is simultaneously increasing hunger, which makes eating less harder. Prioritising protein and fibre — both of which support satiety — helps navigate this.
- Increase NEAT. Non-exercise activity thermogenesis — walking, standing, fidgeting — is one of the more pliable components of energy expenditure. Consciously adding movement throughout the day (walking while on calls, taking stairs, standing more) can offset some of the NEAT reduction without structured exercise.
- Reassess the goal. Sometimes the question is worth asking: is this final amount of weight genuinely improving health and quality of life, or is this a cosmetic target that may not be worth the increasing restriction it requires? For some people, accepting a slightly higher set point than the original goal is the genuinely healthiest outcome.
- Implement diet breaks. Research on 'two weeks on, one to two weeks at maintenance' approaches ('diet breaks') shows that periodic maintenance phases can partially reset adaptive thermogenesis, improve adherence, and make continued fat loss more achievable without increasing restriction.
- Focus on body composition over scale weight. If you are resistance training consistently, you may be building muscle while losing fat simultaneously — body recomposition. The scale may not reflect this. Waist measurements, progress photos, and how clothes fit often give more accurate information in this phase.
The trend over eight weeks tells the real story
In the final stretch, weekly progress may be measured in hundreds of grams rather than kilograms. A month of data may look like a plateau. Eight weeks of data often shows a real trend. Lengthening the time window you use to assess progress is one of the most important adjustments to make.
